Welcome to Week 13 of your Individual Technical Training! ⚽️
PHASE 1 - INITIATE
Dynamic Movement
Complete each set of Exercises 1, 2, and 3 in order as a circuit. Rest for 1 minute between sets (hydrate, stretch, breathe).
1. Two Cones, 10 Yards Apart
-Jog
-Backpedal
-Skip
-Forward Shuffle (2 to the Right, 2 to the Left)
-Backward Shuffle (2 to the Right, 2 to the Left)
-Tip Toe Walk + Reach
-Heel Walk
-Open the Gates
-Close the Gates
-Carioca
2. Dynamic Stretches (2 stretches per leg)
-Hamstring Stretch/Arm Circles + High Knees
-Knee Pull + High Knees
-Hip Pull + High Knees
-Quad Pull & Reach + High Knees
-Calf Pumps (20 reps)
-Push-ups (choose 5, 15, or 25 based on your level)
3. Line Hops (10 hops each exercise)
-Forwards/Backwards - Both Feet
-Lateral - Both Feet
-Split Stance
-Forwards/Backwards - Right Foot Only
-Forwards/Backwards - Left Foot Only
-Lateral - Right Foot Only
-Lateral - Left Foot Only
PHASE 2 - IGNITE
Complete each set of Exercises 1, 2, 3, 4, and 5 as a circuit. Rest for 1 minute between sets (hydrate, stretch, breathe).
1. Technical Work
Option A: 7 Cone Line
Place 7 cones in a straight line, 1 big step between each middle cone, and 3 big steps for the beginning and end cones. Weave up and back through the cones for each exercise. Complete all exercises continuously. Take a 1-minute break and move on to Exercise 2.
Option B: Boxes (5x5)
Create a 5x5 box. Dribble inside the box, weaving in and out.
Count 30 touches per exercise.
Complete all exercises continuously. Take a 1-minute break and move on to Exercise 2.
2. Active Rest (3 minutes)
-Freestyle juggling or 1 bounce juggling
3. Toe-Taps (30 touches each)
-Regular
-Sideswipes
-Brazilian Toe Taps
4. Push-ups (choose 5, 15, or 25 based on your level)
-Regular Push-ups
5. Dynamic Stretch (2 pulls per leg)
-Hamstring Stretch/Arm Circles + High Knees
-Knee Pull + High Knees
-Hip Pull + High Knees
-Quad Pull & Reach + High Knees
-Calf Pumps (20 reps)
PHASE 3 - IMPACT
Complete each set of Exercises 1, 2, 3, 4, and 5 as a circuit (3 times). Work for 1 minute each exercise. Rest for 1 minute between sets (hydrate, stretch, breathe).
1. Juggling
-1 Touch Alternating Feet or 1 Bounce Alternating Feet (1 minute or 30 reps)
2. Wall Ball
-2 Touch Alternating Inside Feet - Right Foot & Left Foot (1 minute or 30 reps)
3. Ball Mastery
-R9 Pullbacks (2 cones) (1 minute or 30 reps)
4. Juggling
-Freestyle or 1 Bounce (1 minute)
5. 1 v 1 Move
-Feint Outside Push - Right Foot and Left Foot (1 minute or 5 cycles of each move)
